Nutrition & Hydration: Fueling Performance

What you eat and drink shapes how you train, how you recover, and how you feel — not just how you perform on the day. The research on sports nutrition has gotten much more specific in recent years, down to exact protein windows and gram targets. Here's what actually moves the needle.

Protein Timing Actually Matters

The old advice to "just get enough protein" has been refined by more precise research. A 2024 systematic review found that optimal muscle protein synthesis happens when protein intake occurs no sooner than an hour before exercise and within a 1–4 hour window afterward — the anabolic effect of a workout can last up to 24 hours, but its effectiveness drops off sharply after that initial window.[1] A related meta-analysis on timing and adaptation reinforced that the post-exercise window is where protein intake has the most leverage over muscle-building outcomes.[2]

The numbers: aim for 20–40g of protein per intake (roughly 0.25–0.4g per kg of bodyweight), spread across 4–5 feedings a day, rather than one large serving.

More Isn't Always Better

There's also a ceiling. Research confirms that consuming more than 2.0g of protein per kg of bodyweight per day doesn't produce additional muscle protein synthesis for most athletes — past that point, extra protein isn't wasted, but it's not building extra muscle either.[1] Protein needs and metabolism also differ by sex; research on female athletes specifically highlights the importance of aligning intake with the menstrual cycle and training phase rather than applying a flat, one-size formula.[3]

Hydration and Your Brain

The link between hydration and cognitive performance is more nuanced than the popular narrative suggests. Water makes up roughly 75% of the brain's mass, and a 2024 longitudinal study tracking hydration status against measures of attention, working memory, and cognitive flexibility found dehydration was specifically linked to poorer sustained attention, even though other cognitive measures were less affected.[4] Electrolyte intake — particularly magnesium — appears to support this relationship further, helping stabilize mood alongside cognitive capacity.[5] The research is still refining exactly how much dehydration it takes to notice a real-world effect, but the direction is consistent: staying ahead of thirst protects focus, not just physical output.

Food Choices and Mental Health

Nutrition's reach extends beyond training performance into mood itself. A 2022 review found diets rich in vegetables, whole grains, and healthy fats were consistently linked to fewer depressive symptoms, while diets high in ultra-processed food were linked to higher anxiety and depression risk.[6] Steady, balanced meals keep energy and mood stable; good hydration keeps focus sharp during and after training.
